  1. 0:00Most people try to lose visceral fat by
  2. 0:02eating less. And you hear it all the
  3. 0:04time, you just got to cut the calories.
  4. 0:06And that works to an extent, but the
  5. 0:09data shows something that completely
  6. 0:11flips that approach. Caloric
  7. 0:12restriction, in practical terms, has a
  8. 0:14ceiling. And after a certain point, you
  9. 0:17just stop seeing much additional
  10. 0:18visceral fat loss. Because as you lose
  11. 0:21weight, your body starts defending
  12. 0:23against any additional weight loss. It's
  13. 0:25an evolutionary survival mechanism, and
  14. 0:28your body sees fat loss as a threat. So,
  15. 0:31it slows the system down. So, you burn
  16. 0:33fewer calories at rest, and you move
  17. 0:35less even without realizing it. Your
  18. 0:37body temperature can drop, and your
  19. 0:39hunger and your food noise get louder.
  20. 0:41So, starving yourself is not the answer
  21. 0:43here. When it comes to visceral fat,
  22. 0:46adding the right foods is just as
  23. 0:48important. Because to lose visceral fat,
  24. 0:50we actually need to add foods that
  25. 0:52target the specific signals that help
  26. 0:54create visceral fat in the first place.
  27. 0:56And when you combine the right foods
  28. 0:58with the right kind of exercise, the
  29. 1:00response becomes dose-dependent. Which
  30. 1:02means the more of the right signals that
  31. 1:04you send, the more visceral fat you
  32. 1:06lose, and you do it much faster. And
  33. 1:08that changes how you should approach
  34. 1:09this whole thing. Because visceral fat
  35. 1:11is not just belly fat. It sits deep
  36. 1:14inside your abdomen. It wraps around
  37. 1:16your liver and your stomach and your
  38. 1:19pancreas and your other internal organs.
  39. 1:21And visceral fat is metabolically
  40. 1:23active, so it continuously pumps out
  41. 1:25inflammatory signals. And these signals
  42. 1:27disrupt your hormones, and they actually
  43. 1:29create this self-reinforcing loop that
  44. 1:32eventually leads to things like type 2
  45. 1:33diabetes and heart disease and cancer
  46. 1:37and even dementia. So, in this video, I
  47. 1:39want to walk you through the exact
  48. 1:41protocol, um the specific foods that
  49. 1:43target visceral fat through three
  50. 1:45different biological mechanisms. And
  51. 1:47then we'll talk about the exercise piece
  52. 1:49that becomes the multiplier on top of
  53. 1:51all of that. And I'll show you how you
  54. 1:53can cut your visceral fat nearly in half
  55. 1:56in just 8 weeks. And if you're new here,

  66. 2:18So, the reason this protocol works is
  67. 2:20that it targets the exact mechanisms
  68. 2:22that keep visceral fat locked in place.
  69. 2:25And there are three of them. And the
  70. 2:26first one is inflammation. Visceral fat
  71. 2:29is not just sitting there storing
  72. 2:30energy. It's actually actively inflamed.
  73. 2:33The fat cells themselves release
  74. 2:35inflammatory molecules called cytokines.
  75. 2:38Um, so they release things like TNF
  76. 2:39alpha and interleukin 6 and this creates
  77. 2:42a feedback loop. Um, the fat drives
  78. 2:45inflammation and the inflammation makes
  79. 2:47the fat more resistant to being broken
  80. 2:49down. So, visceral fat in a sense
  81. 2:51protects itself by staying inflamed.
  82. 2:54But, when you bring that inflammation
  83. 2:56down, you actually break that cycle so
  84. 2:58that all that stored fat becomes much
  85. 3:00easier for your body to mobilize and
  86. 3:02burn. And there are two levers I want to
  87. 3:04focus on here because you need both to
  88. 3:06break the cycle that keeps visceral fat
  89. 3:08stuck in place. The first lever is
  90. 3:10omega-3s and a good food to add here is
  91. 3:13walnuts. Walnuts are rich in
  92. 3:15polyunsaturated fats. Um, especially
  93. 3:17alpha-linolenic acid or ALA, which is
  94. 3:21just a plant-based omega-3 fat. And
  95. 3:23omega-3s directly calm down those
  96. 3:25inflammatory signals coming from
  97. 3:27visceral fat. And then another strong
  98. 3:29source of omega-3s is fatty fish. So,
  99. 3:32it'll be things like salmon or sardines
  100. 3:34or mackerel. Uh, those are rich in EPA
  101. 3:37and DHA and they also help with insulin
  102. 3:40sensitivity and fatty liver. And the
  103. 3:42second layer here is polyphenols and
  104. 3:45walnuts actually help here, too, because
  105. 3:47walnuts are not just rich in omega-3s.
  106. 3:50They also contain a lot of polyphenols.
  107. 3:52These compounds help in a different way.
  108. 3:55Um polyphenols improve how fat is
  109. 3:57handled and burned. So, your body shifts
  110. 4:00more toward burning energy instead of
  111. 4:02storing it. And there was an interesting
  112. 4:04randomized control trial where
  113. 4:05researchers compared three groups. Um
  114. 4:08there was a standard healthy diet group,
  115. 4:10and then there was a standard
  116. 4:12Mediterranean diet, and then there was a
  117. 4:13greener, more polyphenol-rich
  118. 4:15Mediterranean diet. So, both
  119. 4:17Mediterranean groups got a small handful
  120. 4:19of walnuts per day,
  121. 4:21um about 28 g or just a fourth of a cup.
  122. 4:24But, the greener Mediterranean version
  123. 4:25also added green tea,
  124. 4:28um a daily Mankai shake, and less
  125. 4:30processed and red meat. And when they
  126. 4:32measured visceral fat by MRI, the
  127. 4:34greener polyphenol-rich Mediterranean
  128. 4:36group lost almost double the visceral
  129. 4:39fat compared to the regular
  130. 4:40Mediterranean group. And this is already
  131. 4:42showing you why this goes beyond
  132. 4:44calories in and calories out. Both
  133. 4:46groups were eating the same number of
  134. 4:48calories, but the group that added more
  135. 4:50polyphenol-rich foods lost more than
  136. 4:53double the visceral fat. Same calories,
  137. 4:55but very different results because the
  138. 4:57type of food changes how your body
  139. 4:59processes this energy and how it stores
  140. 5:02this energy. Now, for most people in the
  141. 5:03US, we don't have any easy access to
  142. 5:06Mankai or with Mankay. Um I actually
  143. 5:08don't really know how to pronounce it. I
  144. 5:09only learned about this from the study.
  145. 5:11But, apparently it's a marine plant, uh
  146. 5:13a type of duckweed. But, in practical
  147. 5:15terms, we just want to push our
  148. 5:16nutrition in a more polyphenol-rich
  149. 5:19direction with things like leafy greens
  150. 5:21or berries. But, just keep in mind, um
  151. 5:24Mankai is not just rich in polyphenols,
  152. 5:27it's also a complete source of protein.
  153. 5:29So, if you really wanted to replicate
  154. 5:31this, we still want to get adequate
  155. 5:33protein somewhere else. Now, the second
  156. 5:35mechanism that keeps visceral fat locked
  157. 5:37in place is insulin resistance. When
  158. 5:39your body becomes resistant to insulin,
  159. 5:42your cells just stop responding to it
  160. 5:44efficiently. So, your pancreas is forced
  161. 5:46to pump out more and more insulin to try
  162. 5:49to clear all that excess glucose in the
  163. 5:51blood, and chronically elevated insulin
  164. 5:53directly promotes fat storage,
  165. 5:56especially around your organs. This is
  166. 5:58why people with insulin resistance also
  167. 6:00tend to disproportionately accumulate
  168. 6:02fat around the abdomen and around those
  169. 6:04internal organs, even when their total
  170. 6:06calorie intake hasn't changed. So,
  171. 6:08anything that improves how your body
  172. 6:10responds to insulin is going to make it
  173. 6:12easier to clear visceral fat. And there
  174. 6:14are two really good foods to do this,
  175. 6:16but they do it in two very different
  176. 6:17pathways. And the first one is broccoli
  177. 6:20sprouts, and this is probably the most
  178. 6:21underrated food on this list. Broccoli
  179. 6:23sprouts are packed with a compound
  180. 6:25called sulforaphane. It's a compound
  181. 6:27that activates a pathway called NRF2,
  182. 6:30and NRF2 is like this internal control
  183. 6:33center for inflammation and oxidative
  184. 6:35stress. When NRF2 turns on, it actually
  185. 6:38activates a whole network of genes that
  186. 6:41protects your mitochondria, and they
  187. 6:43reduce inflammation at the cellular
  188. 6:45level. And this is just as important,
  189. 6:48sulforaphane also tells the liver to
  190. 6:50slow down gluconeogenesis, which is when
  191. 6:52your liver produces new glucose on its
  192. 6:54own. So, now you're getting better blood
  193. 6:56sugar control from two different
  194. 6:58directions all at once. Now, why
  195. 6:59broccoli sprouts and not regular
  196. 7:02broccoli? Because broccoli sprouts have
  197. 7:03anywhere from 20 to a hundred times more
  198. 7:06sulforaphane precursors than the mature
  199. 7:08vegetable. So, just a small handful of
  200. 7:11sprouts can deliver more sulforaphane
  201. 7:13than an entire head of broccoli. And
  202. 7:15most people can get good benefits with
  203. 7:17about a half a cup per day, ideally raw
  204. 7:19or mixed into a salad, or you can even
  205. 7:22blend it into a smoothie. But, an
  206. 7:24important side note, sulforaphane clears
  207. 7:26your system pretty quickly, so ideally
  208. 7:28we want to eat just a little bit, but
  209. 7:30every day, as opposed to big loads once
  210. 7:33a week. Now, in terms of where to find
  211. 7:35them, some grocery stores carry broccoli
  212. 7:37sprouts in the produce section. It's
  213. 7:39usually near herbs and microgreens, but
  214. 7:41the availability could be hit or miss
  215. 7:43depending on where you live. So, if you
  216. 7:45can't find them at a grocery store or if
  217. 7:47you want a cheaper alternative, they're
  218. 7:48actually very easy to grow at home. You
  219. 7:51just need a mason jar and some broccoli
  220. 7:53sprouting seeds, and you can grow them
  221. 7:55in about 5 days. There's lots of
  222. 7:57tutorials on YouTube um that are pretty
  223. 7:59easy to follow, and it costs a fraction
  224. 8:02of what you pay at the store. And
  225. 8:03broccoli sprouts aren't the only food
  226. 8:05that moves the needle on insulin
  227. 8:07signaling. Other high-yield foods would
  228. 8:09be something like dark chocolate, but it
  229. 8:11has to be dark chocolate with at least
  230. 8:12an 85% or higher cacao content. And then
  231. 8:15we always talk about them, but berries
  232. 8:17are also very good for that. And then
  233. 8:18don't forget fermented foods like kimchi
  234. 8:21and sauerkraut. All of them have
  235. 8:22evidence behind them for improving
  236. 8:24insulin sensitivity, but they all work
  237. 8:26through different pathways. Okay, now
  238. 8:28let's talk about the third mechanism.
  239. 8:29So, we talked about breaking the
  240. 8:31inflammation cycle and then fixing that
  241. 8:34insulin signaling, but your body also
  242. 8:36needs the signal to actually start
  243. 8:38burning stored fat. So, this is where
  244. 8:40extra virgin olive oil comes in. The
  245. 8:42polyphenols in olive oil activate two
  246. 8:44specific pathways. The first one is your
  247. 8:47AMPK pathway, which is basically your
  248. 8:49body's energy sensor. When AMPK turns
  249. 8:52on, it tells your cells to start pulling
  250. 8:54from fat stores and burning them for
  251. 8:56fuel. And then the second pathway is
  252. 8:57called the SIRT1 pathway. So, this one
  253. 9:00improves how efficiently your
  254. 9:01mitochondria operate, especially in your
  255. 9:04muscles. So, not only does your body get
  256. 9:06the signal to burn fat, it actually gets
  257. 9:09better at doing it. And there's a study
  258. 9:11published in the European Journal of
  259. 9:12Nutrition that showed this exact
  260. 9:14pattern. So, this was a double-blind
  261. 9:16randomized controlled trial where they
  262. 9:17compared extra virgin olive oil to
  263. 9:20soybean oil. So, both groups ate the
  264. 9:22same number of calories, and they had
  265. 9:24the same calorie deficit. And the result
  266. 9:26was the olive oil group lost 80% more
  267. 9:30body fat than the soybean oil group. All
  268. 9:32with just 25 ml per day, which is about
  269. 9:351 and 1/2 Tbsp. So, same calories and
  270. 9:38same deficit, but completely different
  271. 9:41outcomes because olive oil was telling
  272. 9:43the body to burn more fat. And that's
  273. 9:45the deeper point here. The quality of
  274. 9:48the calories can lead to very different
  275. 9:50outcomes even when the calorie math
  276. 9:52looks identical. So, that's the food
  277. 9:54piece in this protocol. Now, if you go a
  278. 9:56step further and you add exercise,
  279. 9:58that's where the results can start to
  280. 10:00compound, and this is how you can start
  281. 10:02losing visceral fat much quicker. Um in
  282. 10:05some cases, just weeks, but there is an
  283. 10:07important layer to this. There is a
  284. 10:09large meta-analysis of 84 studies that
  285. 10:12compared every major type of exercise
  286. 10:15um to see which ones actually reduce
  287. 10:17visceral fat. And the ones that came out
  288. 10:19on top were exercises that were done at
  289. 10:21higher intensity. So, this would be
  290. 10:23vigorous intensity aerobic exercise and
  291. 10:26high-intensity interval training. And
  292. 10:27there was a study published in Diabetes
  293. 10:29Care that showed just how powerful this
  294. 10:31can be. So, in their study protocol,
  295. 10:33just two 45-minute cycle sessions per
  296. 10:36week at moderate to vigorous intensity
  297. 10:39um plus an additional intermittent
  298. 10:40training session, so three sessions per
  299. 10:43week total, reduced visceral fat by 48%.
  300. 10:47Um almost half, and they did all that in
  301. 10:50just 8 weeks. Now, on top of all that,
  302. 10:52the intervention group also lost 18% of
  303. 10:55their subcutaneous fat. Now, this was a
  304. 10:57very small study, but the direction is
  305. 10:59consistent with larger meta-analyses.
  306. 11:01And then there was something else that
  307. 11:02was fascinating in the study. The
  308. 11:04participants lost almost half of their
  309. 11:06visceral fat, but the scale stayed
  310. 11:08almost the same. And that's something I
  311. 11:09talk with my patients all the time. We
  312. 11:11can't live and die by the scale because
  313. 11:14it's a pretty poor metric of progress
  314. 11:16when it comes to visceral fat. So, if
  315. 11:17you're doing all the right things, but
  316. 11:19the scale is not moving, that doesn't
  317. 11:21mean it's not working. Now, for most of
  318. 11:23these studies, they look at moderate to
  319. 11:24vigorous intensity. Um so, at least 40
  320. 11:27to 60% of maximum heart rate reserve.
  321. 11:29And a lot of smartwatches or fitness
  322. 11:32trackers nowadays can calculate this for
  323. 11:34you in real time. But, keep in mind that
  324. 11:36we can't always rely on our heart rate
  325. 11:38to calculate these categories because
  326. 11:41there could be some variations,
  327. 11:42especially if you're on medications like
  328. 11:44beta-blockers,
  329. 11:45which can lower your heart rate. And a
  330. 11:47lot of these heart rate trackers, uh
  331. 11:49like your Apple Watch or your Garmin,
  332. 11:51can also give you a heart rate zone to
  333. 11:53shoot for. So, moderate intensity
  334. 11:54exercise would be somewhere in the zone
  335. 11:56two range, and vigorous intensity would
  336. 11:59be around zone three or zone four. But,
  337. 12:01once again, this relies on your heart
  338. 12:03rate, and these zone references are not
  339. 12:06really standardized between
  340. 12:07manufacturers. I think the easiest way
  341. 12:09to track this, um and this is what I do,
  342. 12:12is to do a talk test. So, you know
  343. 12:13you're in the moderate intensity zone if
  344. 12:15you can still talk comfortably in
  345. 12:17phrases or short sentences, but you're
  346. 12:19just slightly winded. And another way to
  347. 12:21think about it is you can still talk,
  348. 12:23but you can't sing. Now, a lot of that
  349. 12:25might sound intimidating, um especially
  350. 12:27if this is not part of your routine, but
  351. 12:30moderate intensity doesn't mean
  352. 12:31sprinting. For a lot of people,
  353. 12:33especially if you're just starting out,
  354. 12:34this could be a brisk walk or walking
  355. 12:37uphill or cycling at a steady pace. And
  356. 12:39in the studies that show the best
  357. 12:41results, participants didn't start at
  358. 12:43full intensity on day one. They actually
  359. 12:46ramped up over several weeks to even
  360. 12:48several months. So, the goal is to work
  361. 12:50your way up gradually to higher and
  362. 12:52higher intensity and not jump straight
  363. 12:54to the top, uh because that's how you
  364. 12:56injure yourself. And if you have a heart
  365. 12:57condition, definitely talk to your
  366. 12:59doctor to see what level intensity is
  367. 13:00right for you, uh because everybody's
  368. 13:02different. So, all you need is just two
  369. 13:04or three sessions per week, uh 45
  370. 13:06minutes per session. And it really
  371. 13:08doesn't matter what type of exercise you
  372. 13:09choose as long as you incorporate
  373. 13:11intensity. And maybe even more important
  374. 13:14than that is consistency, because a slow
  375. 13:1620-minute walk done every day is much
  376. 13:19better than an all-out 60-minute hit
  377. 13:21session done once a week. And here's the
  378. 13:23part that changes this whole equation.
  379. 13:25There was a study published in the
  380. 13:27British Journal of Sports Medicine and
  381. 13:29they found that with exercise, the more
  382. 13:31you do, the more visceral fat you'll
  383. 13:33lose.
  384. 13:34Um you lose it in a dose-dependent
  385. 13:36manner. But with caloric restriction,
  386. 13:38they did not see the same response.
  387. 13:40There was a ceiling to how much caloric
  388. 13:42restriction helps, but there was no
  389. 13:44ceiling to how much movement helps. So,
  390. 13:46you absolutely do not need to starve
  391. 13:48yourself to lose visceral fat. Just
  392. 13:50target all the right foods that we
  393. 13:51talked about and aim for a small calorie
  394. 13:53deficit. But, if you want to speed up
  395. 13:55the process, just pull the lever on
  396. 13:57aerobic exercise and intensity.
